Magnesium: Benefits, Dosage, and How to Choose a Form

Magnesium is one of the most commonly supplemented minerals, involved in over 300 enzyme reactions in the body — including muscle and nerve function, blood sugar regulation, blood pressure, and bone health. It’s also one of the most confusing supplements to shop for, since it comes in half a dozen different forms with different uses.

How much magnesium do you need?

The Recommended Dietary Allowance (RDA) for adults ranges from 310–420 mg/day, depending on age and sex — women generally need less than men, and requirements increase slightly during pregnancy. This target includes magnesium from both food and supplements combined.

Choosing a form: glycinate vs. citrate vs. oxide

Not all magnesium supplements are the same — the form affects both how well it’s absorbed and what it’s best used for:

  • Magnesium glycinate — bound to the amino acid glycine, which is itself calming and supports absorption. Well tolerated with minimal digestive side effects, making it a common choice for sleep and relaxation support.
  • Magnesium citrate — efficiently absorbed and draws water into the intestines, giving it a mild laxative effect. Often chosen for general supplementation or digestive regularity.
  • Magnesium oxide — has a high magnesium content by weight, but absorption is poor (often under 10%). Mostly used for occasional heartburn or constipation rather than as a general supplement.

Safety, side effects, and the upper limit

Unlike food sources of magnesium (which the body regulates naturally), supplemental magnesium has a Tolerable Upper Intake Level (UL) of 350 mg/day for adults — this limit applies only to supplements, not to magnesium from food like leafy greens, nuts, or whole grains. Taking more than this from supplements can cause diarrhea, nausea, and abdominal cramping; very high doses can lead to more serious effects including irregular heartbeat.

People with kidney disease should avoid magnesium supplements unless specifically directed and monitored by a healthcare provider, since impaired kidneys can’t clear excess magnesium from the blood.

Medication interactions to know:

  • Magnesium can reduce the absorption of certain antibiotics (tetracyclines, fluoroquinolones), bisphosphonates, and gabapentin — space doses at least 2 hours before or 4–6 hours after these medications.
  • Diuretics and long-term use of proton pump inhibitors (PPIs) can lower the body’s magnesium levels over time.
